Beginner Leg Workout: Squat, Hinge, and Single-Leg Basics

Cover the major lower-body movement patterns with a manageable first session.

Build around movement patterns

A balanced lower-body session can be organized around a squat or leg press, a hip hinge, a knee-flexion movement, and optional single-leg or calf work. This is easier to manage than trying to isolate every muscle with a long list of machines.

Your squat does not have to look identical to someone else’s. Stance, depth, and equipment should fit your proportions, mobility, experience, and comfort while the feet remain stable and the movement stays controlled.

A beginner-friendly template

Use two working sets at first. Add a third set only after the session feels repeatable and recovery is good. Longer rest for squats and hinges usually improves the quality of later sets.

  • Squat, goblet squat, or leg press: 2–3 sets of 6–12 repetitions.
  • Romanian deadlift or hip thrust: 2–3 sets of 8–12 repetitions.
  • Leg curl: 2 sets of 10–15 repetitions.
  • Reverse lunge or split squat: 1–2 sets of 6–10 per side.
  • Calf raise: 1–3 sets of 10–20 repetitions.

Control fatigue and range

Stop the set when balance or back position changes noticeably, even if the planned repetition number is not complete. Use the deepest range you can control without pain rather than chasing a universal depth.

Delayed soreness can be strong after a first leg workout, but soreness is not the target. Begin conservatively so stairs, work, and the next training session remain manageable.

Place leg training in the week

Leave recovery time before another demanding lower-body session or hard running workout. Easy walking can remain in the week, but avoid treating every cardio session as a competition.

Track the exercise variation, sets, repetitions, load, and one short note about execution. Increase only one variable when the full session is stable for more than one workout.
